How to Use Macros for Your Goals

Macronutrients — protein, carbohydrates, and fat — are the three major nutrients that provide calories: protein and carbs deliver 4 kcal/g, while fat provides 9 kcal/g. The ratio in which you consume them matters enormously for body composition. During a caloric cut, prioritizing high protein (1.0g per pound) preserves lean muscle while the deficit burns fat. This calculator uses evidence-based recommendations that align with sports nutrition research, adjusting fat and carb allocations automatically based on your stated goal. First establish your calorie target with our TDEE calculator, then use those calories here to get your macro breakdown.

Protein is the most critical macro for athletes and those seeking body recomposition. During a bulk, 0.7g/lb is sufficient when calories are adequate and carbohydrate fuels training. During a cut, 1.0g/lb helps prevent muscle loss in the caloric deficit. Carbohydrates fuel performance and replenish glycogen; if you train hard, prioritize carbs before and after workouts. Fat supports hormone production (including testosterone and estrogen) and fat-soluble vitamin absorption — never go below 0.35g/lb. For a deeper dive into individual macros, the protein calculator and carbohydrate calculator offer more granular guidance.

Consistency matters more than perfection. Hitting within 5–10% of your macro targets daily is sufficient for most people. Track for two to four weeks, assess progress (weight, strength, energy), and adjust. If weight loss stalls, reduce calories by 100–150 kcal before changing macro ratios. If muscle gain is too slow, increase calories gradually to avoid excess fat gain. Flexible dieting (IIFYM — If It Fits Your Macros) allows food variety while staying within targets, making long-term adherence realistic.
